Proven wrong in one of your later posts. Chronological time in the gym isnt what determines whether you are a novice or experienced. You may have been in the gym for the past 5 years (or whatever time), but you would still be considered a novice. Thats neither good nor bad, it is what it is. But it changes the workouts that some of us might help you with.

The ab program you listed is the same garbage that you have probably read in the muscle mags. First, stop reading those magazines. If you want to look at the pictures, fine, but dont listen to ANY of the training advice contained in them (and most of the nutrition info, for that matter).
Second, youll never have abs if you dont get your diet in order. There is no such thing as spot reduction, so doing 20 minutes of abs 3-4x/wk will have no impact on your abs coming into view. As I said, I would get more results from my 2-3 sets 2x/wk than someone will using the program you listed.

Spreadsheets go in Excel, not Word.
We dont allow posting of Office documents. If you can figure out how to save it as a pdf or a jpg, then you can post it. Or post it on some file-hosting site and then we can look at it.
